Build muscle. Feel stronger. Keep your promise to yourself.

You want to look and feel like you train—but your schedule does not always cooperate. SWOLE gives you a clear plan and a shorter option for the days when time gets tight.

Your next eight weeks, planned. 40 sessions. Four main training days plus an optional pump day each week. Choose the full 45–60-minute workout or its matching 20-minute version. Both follow the same progression.

Here is what you get:

  • Focused dumbbell lifting for your chest, back, shoulders, arms and legs.
  • Bodybuilding work, six-minute conditioning finishers and core training.
  • Coaching notes, movement substitutions and scoring to track your work.
  • A planned lighter week and repeat benchmarks to measure progress.

Built for real life. Train at home or in the gym with dumbbells, a timer, floor space, a mat and a wall. A bench is optional. Start Day 1 on Monday for the suggested Monday/Tuesday/Wednesday/Friday schedule, with optional Saturday.

Created by Nick Urankar, five-time CrossFit Games athlete and online coach since 2012, to help you turn consistent effort into purposeful training.

$37 once. The complete eight-week plan. Lifetime access. Open your plan in TrainHeroic, complete your first session and start recording your progress. Repeat the program when you are ready.

Your next step is one workout. Never Zero.

FAQs
Is $37 a subscription?
No. Pay $37 once for lifetime access to the complete eight-week program. Follow and log workouts in TrainHeroic, then repeat the program when you are ready.
What if I only have 20 minutes?
Every session includes a matching busy-day option that takes about 20 minutes. Follow that version for the day. You do not need to make up the skipped accessory work later.
What equipment and schedule do I need?
Dumbbells, a timer, floor space, a mat and a wall; a bench is optional. Train four main days plus an optional fifth day. Start Day 1 on Monday for the suggested Monday, Tuesday, Wednesday and Friday schedule, with optional Saturday.
Who is SWOLE best for?
You want to build muscle and improve conditioning with dumbbells, and you need training to fit a busy schedule. Choose weights you can control and use the provided movement substitutions. The optional fifth day lets you add work when your week allows.
What if I miss a workout?
Continue with your next session when you can. Keep the workout order and give yourself time to recover. Use the 20-minute version during busy weeks instead of doubling up to catch up. Consistency over the full program matters more than a perfect week.
How do I know I am making progress?
Record your loads and results in TrainHeroic. Use the repeat benchmarks to compare your performance, and look for cleaner reps, better control and more work at the same effort. Your training log gives you a record to build on.
