4x45 is built for the athlete whose training has to fit a real schedule — work, travel, kids, school. Four sessions per week. Forty-five minutes each, warm-up included.

The time cap doesn't mean you get less training. It means you only focus on what drives the most gains.

15-Minute Escalating Density Block Goal is to select a weight that is roughly around a 10-rep max. You will perform sets of 5 of each exercise for the entire 15-minute block. Goblet Squat x5 15-30 seconds rest DB Chest Supported Row x5 15-30 seconds rest. Then repeat sequence for the total time. Goal is to perform 30-35 reps of each exercise. 60-70 reps total volume between both exercises. You have the flexibility to drop the reps if needed to keep quality form. The biggest thing is we are trying to keep track of the total volume per session. Once you have a baseline you can progress by accumulating more volume in future weeks or go slightly heavier and get the same volume.

FAQs
Is 45 minutes really enough?
Yes, if the 45 minutes are organized. Most training hours are lost to unnecessary volume and long rests between exercises that don't need it. 4x45 cuts the session down to the work that drives the adaptation and puts it first.
What if I can only train 3 days a week?
Run the two strength days and the output day. Skip the aerobic day. The week is ordered by priority on purpose, so a missed session costs you the least important work.
Do I need a full gym?
No. A barbell, plates, a rack, a bench, a pull-up bar, and one pair of dumbbells or kettlebells covers every session. Substitutions are written in for the rest.
I'm new to lifting. Can I start here?
Yes. Loading is prescribed by effort and rep targets rather than percentages of a max you may not have tested. Every movement has a demo video.
Can I run this alongside a sport?
Yes, and it's one of the main reasons it exists. Four 45-minute sessions leave room for jiu-jitsu, running, or a shift schedule. Strength training is supposed to support the sport, not compete with it.
