A 3-day-per-week, 4-week beginner strength program designed to build confidence, develop proper lifting technique, and establish a strong foundation for long-term progress. This program is centered around four key compound movements—the Zercher Squat, Barbell Shoulder Press, Barbell Bench Press, and Barbell Hip Thrust—giving you the opportunity to repeatedly practice and improve these fundamental lifts while gradually becoming stronger.
Throughout the four weeks, training demands will progressively increase through changes in repetitions, load, intensity, and controlled execution. The first priority is learning how each movement should feel and developing consistent, safe technique. As your confidence and proficiency improve, you’ll begin to increase the challenge by adding weight, working through different rep ranges, and focusing on stronger, more controlled repetitions.
Each training week is structured to reinforce the same foundational movement patterns while providing enough variation and progression to keep your body adapting. You’ll learn how to brace, control each phase of a lift, maintain proper positioning, and move with intention rather than simply trying to lift heavier.
The goal of this program is not to rush the process or chase maximum weight. Instead, you’ll build strength through consistency, quality movement, and progressive overload. By the end of the four weeks, you should feel more comfortable in the gym, more confident with free weights, and better equipped to continue progressing into more advanced strength training.
Whether you’re completely new to strength training or looking to rebuild your foundation, this program provides a structured approach to learning the basics, getting stronger, and developing the confidence to train with purpose.
